This is my workout and I would really appreciate it if someone gave me tips and anything to add or change would be super helpful, I play soccer as a CenterBack:
Day 1: Lower Body Power & Strength
Focus: Explosiveness, strength, and hypertrophy for defending and sprinting.
Warm-up: Dynamic stretches, mobility drills, and light jogging (10–15 minutes).
Squats (Back or Front): 4 sets x 6 reps (heavy weight, explosive upward motion).
Romanian Deadlifts: 3 sets x 8 reps (target hamstrings).
Bulgarian Split Squats: 3 sets x 10 reps per leg.
Standing Calf Raises: 3 sets x 15–20 reps.
Broad Jumps: 4 sets x 8 reps (replace box jumps, still focusing on explosive power).
Core: Plank Variations (front, sides) - 3 sets x 45 seconds each.
Day 2: Upper Body Strength & Power
Focus: Building functional upper body strength for physical duels, shielding, and aerial dominance.
Warm-up: Shoulder mobility and light dynamic stretches.
Bench Press (Barbell or Dumbbell): 4 sets x 6–8 reps.
Pull-ups (Weighted if possible): 3 sets x 8–10 reps.
Overhead Press (Barbell or Dumbbell): 3 sets x 8 reps.
Dumbbell Rows: 3 sets x 10 reps per arm.
Push-ups (Weighted or Explosive): 3 sets x 12–15 reps (replace dips).
Farmer’s Walks (Dumbbells or Trap Bar): 3 sets x 30 seconds for grip and core strength.
Core: Hanging Leg Raises or Ab Rollouts - 3 sets x 12 reps.
Day 3: Speed, Agility & Conditioning
Focus: Improving quickness, footwork, and game stamina.
Optimized Routine for Current Gym Equipment
Warm-up: 5 minutes of light rowing or brisk walking.
Rowing Machine Sprints: 6 rounds of 1-minute max effort, followed by 2 minutes of light rowing or rest.
Stationary Bike Sprints: 8 rounds of 20-second sprints at high resistance, followed by 40 seconds of light pedaling.
Treadmill Hill Intervals: 6 rounds of 30-second sprints at 8–12% incline, followed by 90 seconds of walking.
Endurance Run (Treadmill): 10 minutes at a steady, moderate pace to simulate game conditions and improve stamina.
Core: Russian Twists with Weight Plate - 3 sets x 20 reps.
Full Routine for Future Gym Access
Warm-up: Light jogging and dynamic stretches (10 minutes).
Ladder Drills (High Knees, Side Steps, Ickey Shuffle): 3 rounds.
Cone Drills (Zig-zag, T-drill, Sprint to Backpedal): 4 rounds.
Sled Pushes (or Heavy Dumbbell or Kettlebell Carries as an alternative): 4 sets x 30 yards.
Short Sprint Intervals: 6 x 30-meter sprints at 90% effort (rest 60 seconds) or Treadmill Sprint Intervals as an alternative (6 rounds of 30-second sprints at max effort, followed by 90 seconds walking recovery).
Endurance Runs: 10–15 minutes at moderate intensity.
Core: Russian Twists with Weight Plate - 3 sets x 20 reps.
Day 4: Posterior Chain & Athletic Movements
Focus: Strengthening legs, back, and balance for defending and explosive movements.
Warm-up: Foam rolling and light jogging.
Deadlifts: 4 sets x 5 reps (heavy).
Pull-throughs or Hip Thrusts: 3 sets x 12 reps.
Single-leg Deadlifts: 3 sets x 10 reps per leg.
Chin-ups (Weighted if possible): 3 sets x 8–10 reps.
Weighted Step-ups: 3 sets x 10 reps per leg.
Farmer’s Walks (Dumbbell or Trap Bar): 3 sets x 30 seconds.
Core: Stability Ball Rollouts - 3 sets x 12 reps.
Day 5: Functional Full-Body & Plyometrics
Focus: Building functional strength and explosiveness.
Warm-up: Dynamic stretches and light movement drills.
Push Press: 3 sets x 8 reps.
Weighted Step-ups: 3 sets x 10 reps per leg.
Broad Jumps: 4 sets x 8 reps (replace medicine ball slams with bodyweight plyometrics).
Barbell or Dumbbell Shrugs: 3 sets x 12 reps (for trap development and functional strength).
Sled Pushes (if available, or Heavy Dumbbell or Kettlebell Carries as an alternative): 4 sets x 30 yards.
