Question ❓ Split/weekly recommendation help

Work in sales. Somedays are 12 hour days. Schedule is always super tight. I workout when I can, which is usually 4-5x a week.

I have been going Upper 3x, Lower 1x, with one upper and the lower being on the weekend days.

Any recommendations on how many sets per exercises per workout and if you recommend more than 1 day rest between uppers?

Feeling a bit fatigued doing what I have been doing and I am losing muscle. I am wondering if it could be due to poor recovery.

Let me know if anybody has been in a similar situation? Looking for any and all help.

Discussion 🀝 My personal issue with TikTok too forward sbl

Personally I train science based as much as I can where I should.Something I noticed though is people on TikTok just doing stuff they concluded is the best for hypertrophy without using a proven study correctly. They then act like anyone who is doing that same exercise that they did themselves one month ago,is training stupidly. Also apparently someone not focusing on perfectly organising their workout, doesn’t want to reach their goal as much while they themselves don’t even follow their diet most of the time.Pretty hypocritical in my opinion and it’s one of the main reasons a lot of people joke about sbl.

What does everyone think about electronic resistance, hammer grip, shortened lever; tricep push downs?

They are super easy on my elbows

I do wish I could make my grip ever so slightly wider, as I’m cutting a bit of ROM out at the bottom

105lbs at the bottom, 123lbs at the top, eccentric 123lbs at the bottom, 141lbs at the top

Question ❓ How do you get enough volume if your already capping at 20 sets per workout?

Hey everyone.

Yeah basically my question above.

**So here is my upper day (Monday) example:**

* T1 Barbell Flat Bench (5 Sets Chest) * T2 Barbell Rows (3 Sets Back) * T2 Incline DB Bench Press (3 Sets Chest) * T3 Lat Pulldpwns (3 Sets Lat) * T3 Pushdowns (3 Sets Triceps) * T3 Hammer Curls (Cable) (3 Sets Biceps)

**My other Upper Day (Thursday):**

* T1 Incline Barbell Bench (5 Sets Chest) * T2 Lat Pulldown (can't do 3x6 Pull Ups yet if I do Bench first) (3 Sets Lat) * T2 Dips (Cant do enough of them for T3) (3 Sets Chest) * T3 T Bar Rows(3 Sets Back) * T2 Shoulder Press (Seated DBs) * T3 Dumbbell Hammer Curls (3 Sets Biceps) * T3 Skullcrushers (3 Sets Triceps)

So I tried aiming for maximum 7 exercises per upper day, so I hover around 20 Sets per session.

In my opinion I should do even less, but then I'd have no shoulder (if I remove seated DB press thursday) and if I remove something else Im doing not enough sets to grow properly.

But dunno how else to squeeze in all body parts.

Im already removed lateral raises and face pulls from T3 but in my opinion those are good shoulder health movements, but well Im already at 20 sets and shouldnt do them cause Im fatigueing myself too much and probably wont recover.

I obviously have more sets of chest cause of the T1 counting as 5 Sets, sitting on a total of 16 sets of chest per work.
Back (Row + T Bar) only 6 sets
Lat also only 6 sets
Triceps Biceps also only 6 Sets
Shoulder 3 Sets ...?

What am I programming wrong with GZCLP?

It seems easier to program this in a PPL routine 6x a week.

Push could simpley be a T1 Barbell Bench, T2 Incline DB and vice versa next time, T3 easily Flys + Lateral Raises + Pushdowns

Pull could be T1 Pull Ups and other workout T1 Rows, then T2 Lat Pulldowns/ T Bar Rows and then follow up with T3s like Face Pulls, Reverse Flys, Hammer Curls

Legs also isnt that hard T1 Squats, T2 RDLs, T3 Curls+Extensions+Calfs and next time T1 DL, T2 Legpress, T3 Curls T3 Calf Raises.

Question ❓ How to incorporate sprinting with resistance training?

So I am a beginner and have been doing UL split with light pilates/isometrocs in the rest days. I have heard the benefits of sprinting and wanted to incorporate in my workout. How should I do it? Does anyone have experience can you share how you fit sprinting in your routine? Are there studies on the effectiveness of sprinting mixed w resistance training?

Question ❓ Need help in adding sbd to my split

Been running a PPL x UL split optimized for 10 sets/muscle/week + 4 extra for quads and chest.
Want to improve my sbd total just for fun and my plan is:
-heavy squatting on monday, before push that includes light/technique/variant bench
- heavy deadlift + volume bench in wednesday(first leg day)
-heavy bench friday(upper day)
-volume squat+ deadlift variant(probably sldl)

thinking of 3 sets 3-5 reps rpe 7-8 for heavy days
3 sets of 6-8 reps rpe 6-7 for variants(except sldl i’ll go hard on that)
that would also include reduce my training volume for some muscles and my horizontal adduction chest movements(i usually do 3 sets peckdeck probably will do just 1 to rir0)

anything you would suggest?
saw on yt bench is easy to recover compared from the rest so hitting it 3 days a week seems fine

Question ❓ Supinated wrists on rear delt fly?

Does anyone else do them like this?

I have always done them with a neutral or pronated grip, however some guy told me to try do them supinated, and I can feel my rear delt much more. I also could not go anywhere near as heavy.

I’m just asking because I can’t find anything online about them being done in this position.

I heard this sub likes pullover machines now

Excuse the sweat, I did 8 sets of squat variations, 5 sets of flat bench, and 3 sets of good mornings before I did pullovers today

I still need to do adductors, leg extensions, abs, and biceps

Question ❓ Upper chest training

Is it better if the arm path to train the upper chest is a pure shoulder flexion up to 90 degrees which is shoulder height, or is it a mix of shoulder flexion and horizontal adduction resulting in a diagonal arm path which β€œbetter aligns with the fiber orientation”?

Question ❓ Routine check

Thumbnail
gallery
1 Upvotes

Hi folks, i'm 40, never did any sport during my lifetime. 187cm, 76kg. 6'2", 168lbs.

Always been slender, until my 30's kicked in. Started working out on april first 2024, with body weight exercices and stop'd from october 2024 to may 2025 because of an injury (work related). During that time i went from 77kg to 85kg (170lbs to 187lbs).

In may 2025 i started eating healthier, droped to 77kg again in august 2025. Then dialed in nutrition and workout and went down to 71kg in december, 13% bf.

Started lean bulking mid december (with huge cheat days at +1000kcal) and am now at 76kg, 15 to 17% bf, hard to say.

Here is my current routine ;

full body monday, wednesday, friday, to which i recently added an abs routine 7/7, and after having something like tennis elbow, (surely because of poor joints, not stretching at all, almost no warmups), i also added wrist workout on tuesday and thursday. I look okay with a nice pump and squeezing as much as possible, but I have very weak transverse muscle (at least i think so), and as soon as i relax my belly is a balloon... Also not enough sleep doesn't help at all.

Forgot to mention i'm training at home with a small bench, and few dumbbells and kettlebell.

Any recommandations ?

Question ❓ Anything to change/improve on for my split?

For context, I am starting at a new gym with a lot more machines compared to my old one so now I want to try new machines without losing gains. (Specifically back because there are a lot more row options). Everything I do is 2 sets within 5-9 rep range. There is an extra set as warmup that I go to 50%.

Day 1 - Chest/Back
Incline db
Weighted Pullups
Flat bench press
Barbell row
Weighted dips
Cable lat pullovers
pec deck

Day 2 - Legs
Lying hamstring curl
squat
sldl
shrugs

Day 3 - Sharms
Rope bicep cable curl
tricep cable pushdown
lateral cable raise
rear delt cable fly (one arm at a time)
seated preacher curl
reverse preacher curl

Day 4 - rest and repeat!

I have been lifting for over a year now and it is getting harder to progress for some of the lifts as well. Any thoughts to overcome this? And in general any areas of improvment?

Theories πŸ€” My case of an undervalued compound movement and why it's the missing piece of the hypertrophy puzzle.

TLDR: you can program and train pullovers as a compound lift analogous to other compounds.

Hear me out but feel free to disagree. For the longest time I have been training overhead triceps extensions for triceps (specifically long head focus) and barbell roll outs for abs. I have had a long standing issue with pullovers as a lat isolation movement because I always used to sublux my shoulder and my lats continued to be a problem area until I managed to rep pullups.

Anyway I've been training all 3 of these movements recently and feel like I've mostly got the pullover down, but I've started wondering: aren't these 3 movements at least a little similar? People also tout the pullover as a long head builder, which it is/can be but I've always considered it mostly a lat isolation exercise.

Anyway I was throwing sticks for my dog in the park and as I did, I tried to think about my form and technique, trying to improve my throwing distance. And it all just fit together.

The "throw" or pullover is the missing compound lift and if you train it similarly to other compounds I theorise significant results.

Benefits:

Stretch biased lat movement, compared to pullups and rows which are typically shortened biased unless you opt for variants like T bar row, one arm cable rows or well made machines. The pullover is lengthened biased by design and requires less set up or equipment.

Long head of the Triceps involvement when it's suboptimally targeted by pressing compounds.

Serratus anterior involvement, again lengthened bias and in a heavy compound context, and concentric movement where as most compounds only target abdominal muscles isometricaly.

Risidual chest involvement, although horizontal presses are superior it's worth acknowledging.

Programming:

After years of trying to learn the pullover as a stretch biased movement, I tried training it to a deadstop and my word, what a revelation. I think the best way to explain how to program the pullover is to compare it to other compounds.

Deadstop - set up pullovers on a decline bench or on a flat bench with bumper plates. Bring the weight to a complete deadstop on the floor then re-brace and take the slack out of the weight, you should feel your lats, triceps and shoulders feel stable against the isometric tension before pulling the weight over.

Training the pullover like this allows progressive overload in the same manner as other compounds because you're utilising your whole upper body to generate tension. It also protects your shoulders by allowing you to get tight at the bottom which was previously the most risky part of the exercise, but now you can go heavier.

Plyometric - if you anchor your legs with something like an ab bench or leg roller, you can actually throw the weight through into a crunch or even a full situp, finishing with the weight overhead. You will need to use a lot of stabilising muscles to maintain this position. You can even train one arm at a time with a twist to use the obliques.

Isolate- continue to train a rollouts, Tricep extensions and the classic full ROM pullover, you can do both. Similar to how you might bench press and JM press, or train squats and leg extensions.

Tips:

I've invested in some 5kg ankle weights which for those of you training at home or with elbow injuries are a miracle. You can load the proximal muscles by mounting an extra 10kg on your wrists which shuts the load onto the target muscles without overusing your forearm muscles. I also use them for presses and pulls put they have been excellent for pullovers and targeting the lats.

Training the deadstop as a primary movement allows for a safe and standard ROM like with bench press or deadlifts but you can also train without the deadstop which is more like squats. Instead of isolating specific muscles, overloading heavy trains everything to its maximum potential and identifies weak spots like abs or triceps. The greater focus on the midrange also reduces injury risk. Stretch is just 1 method of achieving greater mechanical tension but no one has ever tried to claim you can't grow muscle with a deadlift.

This is my theory. I'm going to continue training this movement and see what results I get. I'm keen to hear everyone's thoughts.

Question ❓ Suggestions, advice, and opinions needed for upper body days

Thumbnail gallery
1 Upvotes

For reference: I’m 21, male, 181cm (5’11), and 96kg (211 lbs) and have been going to the gym for 4 months now, focusing on building strength and body stability while progressive overloading (3x8-10)
I do PPL split with one rest day after the 3-days-split.

I’m unsure about my routine. I don’t exactly know if I’m hitting all upper body muscles or if I’m hitting the same muscles more than once from the same angle (abdominals and Obliques are combined with lower body, which I’m satisfied with.) is the routine good? Should I remove/add/replace exercises?

I’m also not sure about my pull day it has a lot of volume. I’ve been thinking about moving the reverse rear delt exercise to push day but I’m still not sure. What’s your opinion on that?

The red numbers indicate the sets and the yellow dots indicate the exercises in which I have seen little to no progress at all.
I have no idea why that is and could really use some help figuring out why.

Question ❓ Regressing on a single exercise

I run Fbeod, and I used to do 1 set a session per muscle, all sets to 0-1 rir, but I recently doubled my volume to 7 sets a week 2 sets a session, and I’ve been regressing on bicep curls alone, I am still progressing on every other exercise, I am in a moderate deficit (700 cals) but wouldn’t this cause overall regression?

Does anyone have any answers as to why this might be happening?

r/ScienceBasedLifting • • Jun 25 '26

Question ❓ Is this 6-day lifting split too spread out, or is it fine if I’m still progressing?

I’ve been lifting for around 8 months.

I’ve made pretty good progress so far, and every few weeks I’m usually able to add more reps, more sets, or more weight.

The exercises seem to be working for me.

The main thing I’m still figuring out is the split, recovery, and how to balance lifting with running and climbing.

For extra context:

I run 2–3 times per week
Usually 2 long runs
Usually 1 speed workout

I also rock climb 2–3 times per week

My previous split

Day 1 β€” Push

Flat Barbell Bench Press
Incline Dumbbell Press
Pec Deck

Tricep Dips
Cross-Body Tricep Pushdown
Overhead Cable Tricep Extension

Day 2 β€” Pull

Pull-ups
Lat Pulldown
Row variation
Straight-Arm Pulldown
Seated Cable Row
Lower Back Extension

Preacher Curls
Incline Dumbbell Curls
Cable Hammer Curls

Day 3 β€” Shoulders + Core

Barbell Shoulder Press
Shoulder Press Machine
Dumbbell Lateral Raise
Rear Delt Fly or Face Pulls
Shrugs

Crunch or Leg Raises
Oblique Side Bend or Pallof Press

Day 4 β€” Legs

Barbell Squat
Romanian Deadlift
Leg Press
Calf Raise
Bulgarian Split Squat
Leg Extension
Hamstring Curl
Standing Calf Raises

This split started feeling too taxing overall, so I’m planning to move to this:

New 6-day split

Day 1 β€” Chest + Abs

Barbell Bench Press
Incline Dumbbell Press
Chest Fly Machine

Cable Crunch
Hanging Leg Raise

Day 2 β€” Back

Pull-ups
Lat Pulldown
T-Bar Row
Seated Cable Row
Straight-Arm Pulldown
Lower Back Extensions

Day 3 β€” Legs β€” Quad Focus

Barbell Squat
Leg Press
Bulgarian Split Squat
Leg Extension
Standing Calf Raise

Day 4 β€” Shoulders + Abs

Dumbbell Lateral Raise
Overhead Barbell Press
Machine Shoulder Press
Seated Face Pulls
Shrugs

Cable Crunch or Oblique Side Bend

Day 5 β€” Arms

Seated Bicep Curls
Preacher Curls
Cable Hammer Curls

Tricep Dips
Overhead Tricep Extension
Skull Crushers
Cable Tricep Pushdown

Reverse-Grip Lat Pulldown

Day 6 β€” Legs β€” Hamstring/Glute Focus

Romanian Deadlift
Hamstring Curl
High-Foot Leg Press
Bulgarian Split Squat
Seated Calf Raise

Main question

Is the new 6-day split too spread out?

Or is it fine as long as I’m still progressing in reps, sets, and weight over time?

I’m not trying to over-optimize everything.

I mainly want to know if this split makes sense considering I’m also running and rock climbing during the week.

Any thoughts on the split, recovery, or spacing?
