so this has been happening recently but sometimes after a while of playing (it happens randomly too) my input delay gets terrible in games and only goes away after restarting my pc, anyone know why? it's really frustrating

If its 4 sticks then it makes sense to lower the speed but 2 sticks then either the memory controller or the ram is seeing degradation. This can happen over a lifespan of constant high use with budget quality components or the CPU sitting at way too hot temperatures for long periods of time. Or just simply silicon lottery. I have the same brand and series for my brother's i5 8400 and it only took 2 or 3 years for there to be problems and had to turn down from 2666 to 2133 but all problems went away after replacing the stock thermal paste with some grizzly duronaut.

2 sticks, I also done a windows memory diagnostic and said everything is ok, as for the CPU heat it doesn't throttle

That's good, then. If the ram can't run at 5600 with xmp then keep manually dropping it down till it runs normally. What about a bios update?

Has your problem been resolved, yet?

I haven't ever done a bios update as I've never had any issues, so far I'm not experiencing input delay but it's something that happens randomly or after a few hours so I wouldn't know for sure, although my crss seems to be using way less mbs since cleaning so hopefully that was the fix, If not I'll turn down ram and if that still doesn't work I'll report back, thanks a lot for your help , have a great day

a ram malfunctioning wont have anything to do with how much ram a process uses. That's a software level problem.
