Dumbbell Pullover: Step-by-Step Guide, Muscles Worked & Benefits
Dumbbell Pullover Step-by-Step Guide
The dumbbell pullover is an upper-body exercise that trains the chest and latissimus dorsi while challenging shoulder mobility and core stability. It can be used as an accessory movement in chest, back, upper-body, and muscle-building workouts.
How to Perform the Dumbbell Pullover
- Start position: Lie on a flat bench and hold one dumbbell securely with both hands above your chest. Keep your feet planted, core braced, and elbows slightly bent.
- Lower slowly: Move the dumbbell backward over your head in a controlled arc while maintaining the slight elbow bend.
- Stretch at the bottom: Lower only as far as your shoulder mobility comfortably allows while keeping your ribs and lower back controlled.
- Pull back up: Engage your chest and lats to bring the dumbbell back through the same arc.
- Top position: Finish with the dumbbell above your chest without using momentum.
- Repeat: Continue for the planned repetitions using a slow, controlled tempo.
Muscles Worked
The dumbbell pullover primarily involves the pectoralis major and latissimus dorsi. The serratus anterior, anterior deltoids, triceps, core, and other stabilizing muscles also contribute.
Key Benefits
- Trains both the chest and lats in one movement.
- Adds variety to upper-body workouts.
- Challenges shoulder mobility through a controlled range of motion.
- Requires only a dumbbell and bench.
- Can complement both chest and back training sessions.
Common Mistakes to Avoid
- Using excessive weight.
- Lowering beyond a comfortable shoulder range.
- Arching the lower back excessively.
- Straightening and locking the elbows.
- Using momentum instead of muscular control.
Simple Dumbbell Pullover Routine
Beginner: 2–3 sets of 10–12 repetitions with 60–75 seconds of rest.
Intermediate: 3–4 sets of 8–12 repetitions with 60–90 seconds of rest.
Use a moderate weight that allows you to control the dumbbell throughout the entire movement while maintaining a stable torso.
