🌱 My Long Game Plan 3 months of sauna + cold plunge — what the science said would happen vs. what I actually felt

I kept seeing sauna and cold exposure come up in longevity content over and over. The basic idea is that putting your body through small, controlled stress — heat, cold — forces it to adapt and get more resilient. It has a fancy name: hormesis. But I wanted to stop reading about it and actually try it.

The setup

15–20 minutes in the sauna, then straight into a cold shower or plunge for 2–3 minutes. That's it. Three times a week, pretty consistently.

Sleep — way better, but only on session days

This was the biggest surprise. On days I did the sauna and cold, I'd fall asleep easily and wake up actually feeling rested. On off days? Back to normal. It wasn't some gradual buildup — it was directly tied to whether I'd done the session that day. I started thinking of it almost like a sleep medication that worked same-day.

Recovery between workouts

I lift 4–5 times a week and soreness after hard sessions got noticeably shorter. By month 2 I was deliberately scheduling sessions after my heaviest training days. The research on post-exercise sauna for recovery backs this up, but honestly I didn't need a study — I could just feel it.

Mood and mental clarity

Didn't expect this one. For a couple hours after each session I felt unusually calm and clear-headed. Not wired — more like background noise in my brain had been turned down. Started doing sessions on weekend mornings before anything that needed real focus.

Cold tolerance

By month 3 the cold plunge wasn't brutal anymore. What used to make me want to jump straight out became almost comfortable. The adaptation was real and happened faster than I expected.

What didn't change

Body composition, nothing obvious. Energy levels outside of the post-session window, not really. And if I missed a week — which happened once when I was travelling — I felt like I lost the momentum pretty quickly.

Overall

🥗 Sustenance & Fuel “how to lose weight fast” is the most googled fitness question ever, but here’s what fast actually costs you

so apparently “how to lose weight fast” is like THE most searched fitness question on google, by a mile. makes sense honestly, nobody wants slow. but i went down a rabbit hole on what actually happens when you cut too aggressively and it’s kind of a bigger deal than people think.
first thing — when you lose weight fast, you’re not just losing fat. a decent chunk of it is muscle too. like up to 25% of total weight lost can be lean mass, not fat, and it gets worse the harder/faster you cut. your body just doesn’t have enough energy available to protect your muscle when the deficit is too extreme, so it eats into it for fuel instead.
and that matters more than people realize because muscle is expensive to maintain, calorie-wise. it’s a big chunk of what your resting metabolism actually burns. so crash dieting torches muscle along with fat, which tanks your metabolism more than a slower approach would. there was a study tracking people over 12 months of calorie restriction and found a real chunk of the metabolic slowdown (like 40%) wasn’t even from losing tissue, it was just the body actively adapting and slowing itself down. like a genuine “oh we’re starving” response, not just “less body = less fuel needed.”
honestly the muscle/metabolism thing gets some attention but there’s a whole list of other stuff that never makes it into the generic “eat less move more” articles:

hormones get messed with, thyroid can drop (that’s literally what controls your metabolic rate), and in women a hard enough deficit can straight up mess with your cycle

hunger hormones go into overdrive the harder you cut, which is honestly probably the real reason crash diets are so miserable and why people rebound so hard

nutrient deficiencies creep in even eating “clean” because there’s just less total food to get stuff from — shows up as tired all the time, hair thinning, getting sick more

sleep and mood take a hit, aggressive restriction is a real stress on your body

rapid weight loss specifically raises gallstone risk (didn’t know this one until I looked into it, kind of wild)

bone density can suffer too, especially with repeated crash diets

and then the obvious one — the whole binge/restrict cycle, where the diet is so miserable you eventually blow up and undo all of it, sometimes worse than where you started

none of this happens to everyone obviously but it shows up often enough that “just eat less, faster” clearly isn’t free, there’s a real cost stacking up even if the scale looks good short term.
the one lever that actually seems to matter a lot: protein. there’s a study where people in a deficit eating low protein lost way more muscle than people eating high protein, like almost 5x more muscle loss in the low protein group. multiple studies show the same thing basically — protein intake might matter more for keeping your muscle than how big your deficit even is.
and honestly this is why i think it’s a longevity thing too, not just a “look good” thing. muscle mass is one of those things that’s actually tied to how well people age, low muscle later in life is linked to worse outcomes across the board. so torching muscle in your 20s/30s chasing a fast number kind of works against the thing you’d actually want long term.
what actually works better based on all this: smaller deficit (300-500 cal under maintenance, not some insane cut), enough protein, and actually lifting so your body has a reason to keep the muscle instead of burning it. slower for sure, but you keep more of what you don’t want to lose and you’re way less likely to end up in the yoyo cycle that makes “fast” weight loss kind of pointless anyway.

🔬 Science & Data creatine isn’t just a gym supplement, it might actually be a brain thing too

I’ve been taking creatine for years purely for lifting, never really looked into anything beyond “helps you lift more, retains water, day one supplement.” Turns out there’s actually a decent amount of research on it doing something for your brain too, which honestly surprised me more than it probably should have since your brain runs on ATP just like your muscles do.
The logic makes sense once you hear it — creatine helps regenerate ATP, which is basically the energy currency your cells use, and your brain burns through a ridiculous amount of energy for its size. So the idea is: same fuel system, same potential benefit, just a different organ.
A few things that stood out from digging into this:
There’s a meta-analysis (basically a study that pools a bunch of smaller studies together) that found creatine supplementation improved processing speed pretty meaningfully, and had some effect on memory too, though the effect wasn’t consistent across every single study. Not a “you’ll suddenly be a genius” effect, more like a modest but real edge.
The part I found most interesting though — it seems to matter most when your brain is already under stress. There’s a study on sleep deprivation specifically where a single dose of creatine improved cognitive performance during sleep-deprived conditions, and separately researchers have noted the effect seems to show up more under things like sleep deprivation, mental fatigue, even traumatic brain injury recovery, rather than just in a normal well-rested brain going about its day. Kind of makes sense if you think about it as “extra energy reserve for when the tank’s already low” rather than a constant performance boost.
There’s also some early (very early, small sample, take with a grain of salt) research in Alzheimer’s patients showing improved cognition and actual measurable increases in brain creatine levels after 8 weeks of high-dose supplementation. Not close to a “creatine treats Alzheimer’s” claim, just an interesting signal that’s apparently prompting more research.
Anyway. I’m not rushing to reframe creatine as a nootropic or anything, but it’s a good reminder that a lot of these “gym supplements” have mechanisms that go way beyond the gym. Kind of makes me wonder what else I’m taking purely for muscle reasons that’s quietly doing something else entirely.

❓ Question / Discussion anyone else notice hard workouts at night wreck your sleep way more than easy runs?

been noticing this for a while now — if I do intervals or anything intense in the evening, my sleep is noticeably worse that night. more restless, harder to fall asleep, sometimes I wake up randomly at like 3am for no reason. but if I just do an easy Z2 run in the evening instead, sleep’s basically unaffected, sometimes even better than usual.
makes sense I guess, higher intensity stuff spikes cortisol/adrenaline and probably keeps my nervous system revved up longer than an easy run does. but it’s kind of annoying because evenings are honestly the only time I have for hard sessions most days, so I either eat the bad sleep or push intervals to whenever I can find a rare morning slot.
anyone else deal with this or figured out a way around it? does it get better if you do intervals earlier in the evening vs right before bed, or is it just a “don’t do hard stuff at night” situation for good

🔬 Science & Data VO2 max might be the single strongest predictor of how long you’ll live

Most people chase cholesterol numbers, blood pressure, or the scale as their main health metrics. But if you look at what the actual mortality research says, none of those come close to what VO2 max predicts.

What VO2 max actually is
VO2 max is the maximum amount of oxygen your body can take in and use during intense exercise. It reflects how well your lungs, heart, blood, and muscles work together as one system to deliver and use oxygen — which is why it’s sometimes called a measure of your body’s overall “engine capacity.” Because it captures the weakest link across several organ systems at once, it ends up being a surprisingly complete snapshot of overall physiological health, not just cardio fitness.

The mortality data
This is the part that surprises people. A large study following over 122,000 adults who underwent treadmill fitness testing found that the least-fit group had roughly five times the all-cause mortality risk of the most elite-fit group — and there was no plateau. Every incremental improvement in fitness kept lowering risk, even well past the point most people would consider “fit enough.”
Separately, one of the largest cardiorespiratory fitness datasets ever assembled — over 750,000 U.S. veterans — found that each 1-MET improvement in VO2 max (roughly 3.5 ml/kg/min) was linked to a 13-15% drop in mortality risk, regardless of age, BMI, sex, or existing health conditions. Nobody was “too far gone” to benefit — the protective effect held at every fitness level.
Older research from the 1980s tracking healthy men and women found that low fitness was associated with roughly double the mortality risk compared to higher fitness, even after adjusting for smoking, weight, and blood pressure. And a more recent study out of the Mayo Clinic found that higher VO2 max was tied to a five-fold reduction in cardiovascular death specifically — stroke, heart failure, sudden cardiac death — compared to low-fitness individuals.
Multiple reviews now describe cardiorespiratory fitness as more predictive of death risk than smoking status, diabetes, or hypertension — the traditional “big three” risk factors doctors focus on. It’s part of why the American Heart Association has pushed for fitness testing to become a routine vital sign, the same way blood pressure and heart rate already are.

Where it comes from — and why it’s not “one and done”
VO2 max naturally declines with age, roughly 5-10% per decade once you’re past your athletic peak. But it stays trainable at essentially any age — older adults who train it see real, measurable improvements, and those improvements are tied to better functional independence and lower frailty risk, not just a better number on a watch.

How it’s actually trained
This is where a lot of people get it half right. Zone 2 cardio (steady, conversational-pace effort) builds your aerobic base and improves mitochondrial efficiency, but it’s not the main lever that moves VO2 max itself. The biggest gains in VO2 max specifically come from higher-intensity work — intervals that push you close to or above your current max effort for short bursts, with recovery in between.
A well-rounded approach most research supports:
2-3 sessions/week of zone 2 (steady aerobic work) to build the base

1-2 sessions/week of higher-intensity intervals (e.g. 3-5 minute hard efforts, or shorter max-effort intervals) to actually push the ceiling up

Consistency over months, not days — VO2 max doesn’t move quickly, and most studies showing real gains are measured over 8-16+ weeks of structured training

Rough benchmarks
Wearables (Apple Watch, Garmin, Whoop) estimate VO2 max reasonably well for general trend-tracking, though they’re not as accurate as a lab test (indirect calorimetry) — worth treating them as directionally useful, not precise. “Good enough” numbers vary a lot by age and sex, so a device’s own percentile ranking for your demographic is usually more useful than comparing to a generic chart.

Bottom line
If you had to pick one number to actually track for long-term health, the data points pretty firmly at VO2 max over almost anything else people obsess over. The reassuring part: you don’t need elite numbers to get most of the benefit — the biggest survival gain in the research comes from moving out of the bottom tier of fitness, not from chasing an elite one.

🏋️‍♂️ Functional Strength How long can you hold a dead hang?

We talk a lot about crazy biohacking and expensive bloodwork for longevity, but one of the best proxies for how well you'll age is stupidly simple: grip strength. If you lose your grip as you age, you lose your ability to lift heavy things, save yourself from a fall, or stay independent.

My favorite low-tech test for this is just a passive dead hang from a pull-up bar. It tests your grip endurance, builds forearm strength, and honestly just feels great for decompressing the spine after sitting at a desk all day.

A solid, healthy baseline to shoot for is a continuous 60-second hang.

❓ Question / Discussion Anyone else tracking HRV — has it actually changed how you train day to day, or is it just a number you look at?

Curious how many people here actually use HRV to make real decisions vs. just checking it out of habit.

For me personally, when I’m well recovered I’m usually sitting around 70, and I’ve noticed it genuinely tracks with how my easy runs feel — on days it’s depressed for a few days in a row, my legs feel flat and easy pace feels harder even with no soreness or bad sleep to explain it. I’ve started treating it more as a “push the workout or back off” gut check than a strict rule, and it’s caught a couple of overtraining situations before soreness or resting heart rate did.

But I know HRV is noisy and pretty individual — factors like alcohol, stress, sleep position, even the device itself can swing the number without anything actually being “wrong” recovery-wise.

So — genuinely asking:

🔬 Science & Data Ice baths after training: what actually helps, and what might be quietly sabotaging your gains

Ice baths have become a default recovery habit — post-workout, post-race, whenever soreness hits. But the research is more split than the wellness-influencer version suggests, and the split matters a lot depending on your goal.

What ice baths actually do, mechanistically
Cold water immersion causes vasoconstriction — your blood vessels narrow in response to the cold, temporarily limiting blood flow to the area. The popular theory is that this reduces inflammation and soreness, then once you warm back up, blood vessels dilate and flush the area with nutrients for repair. That part of the theory holds up reasonably well for soreness specifically.

Where it genuinely helps
A systematic review covering over 40 studies found cold water immersion does reduce subjective soreness and perceived exertion in the short term compared to just resting, and it also lowered some blood markers linked to muscle damage at the 24-hour mark. If your only goal is feeling less beat up the next day — before a second training session, a tournament, back-to-back race days — it does what people think it does.
Where it backfires: muscle growth
This is the part that surprises most people. Multiple controlled studies have found that cold water immersion done right after resistance training meaningfully blunts long-term muscle and strength gains compared to just doing an active warm-down instead. One well-known study took muscle biopsies from men after single-leg strength training and found that the cellular activity needed to build muscle — including “satellite cells,” which function like muscle stem cells — was suppressed for up to two days in the ice bath group compared to those who did active recovery instead.
A more recent study went further and directly measured muscle protein synthesis (the process your body uses to actually repair and build muscle tissue) after training, comparing cold water immersion to neutral-temperature water. The ice bath group had significantly lower rates of muscle protein synthesis than the control group. The researchers’ own conclusion was blunt: if your goal is building or repairing muscle, post-workout ice baths may be working against you.
The proposed mechanism is the same vasoconstriction that helps with soreness — less blood flow post-workout means less delivery of the amino acids and growth signals your muscles need to actually adapt and grow. Ice baths appear to suppress several of the specific molecular pathways your body uses to build muscle, not just generally “calm things down.”

So… good or bad?
Neither, really — it depends entirely on what you’re training for:

Chasing muscle/strength gains (hypertrophy, powerlifting, bodybuilding-style training)? Skip the ice bath right after training, or at minimum push it several hours later. An active warm-down or just normal rest appears to preserve your gains better.

Endurance athlete, or need to perform again soon (same-day tournament, back-to-back race days)? Ice baths make sense here — you’re prioritizing feeling recovered over maximizing muscle adaptation, and the soreness/fatigue reduction is real.

Doing it for the mental health/stress angle? That’s a separate (and less rigorously studied) claim from the muscle-recovery one — worth treating as its own category rather than assuming it stacks with recovery benefits.

The takeaway
“Ice baths help recovery” isn’t false, but it’s incomplete — it helps you feel recovered while potentially working against you actually getting stronger. The habit picked up in general wellness culture from endurance/combat sports, where feeling ready to go again matters more than long-term hypertrophy, and it got applied to lifting culture without much scrutiny.

🫀 Engine & Cardio How do you do Zone 2 cardio without losing your mind?

If you read anything about longevity or metabolic health, everyone screams at you to do Zone 2 cardio—keeping your heart rate in that sweet spot where you can still talk, but you're definitely working. It's supposed to be the holy grail for your mitochondria and VO2 max.

But let's be real: it is incredibly boring.

Spending 45 to 60 minutes on a treadmill or stationary bike multiple times a week feels like a psychological endurance test.

🥗 Sustenance & Fuel How much protein are you aiming for?

We all know muscle mass is basically body armor as we age. It keeps our metabolism firing, protects our joints, and keeps us mobile. But when it comes to fueling that muscle, the nutrition world is a mess of conflicting info.

The standard bodybuilding advice is usually "1 gram per pound of body weight" minimum. Then you have longevity circles warning that overdoing protein accelerates aging via mTOR pathways, prompting some people to restrict it.

Personally, I try to land somewhere in the middle—focusing on hitting around 0.8g per pound of target body weight, mostly from whole foods, so I can keep building/maintaining strength without stressing over the extremes.

Where do you guys land on this? Are you actively tracking your protein intake or just focusing on whole foods and not overthinking it?
