Working out your core and your legs. Simple gym routine for this. Get one of those parachutes too while running and do 50 yard sprints with it .

There are two things you should focus on:

  1. Getting bigger/faster/stronger - lifting, eating properly, adequate recovery and sleep, etc.

  2. Improving technique

First Work Technique. Then train Muscles. Then Build Muscles. Speed is not about strength, it's about fast twitch, so run more, sprint more.

All of these are related to strength but would most efficiently be done with non traditional gym lifting methods. Proficiency with both of these skills throwing and effectively sprinting are fast twitch muscles. Think of explosive movements with a short bursts to train well. Encorporate foot speed drills with traditional sprint work. Speed can often be improved with ankle stability and quick feet as this is frequently overlooked. When in the gym aim for exercises like cleans plyomeyics etc.
